Does alcohol affect training and recovery?
Yes, and the effect grows with the amount. In a lab study, a large dose of alcohol after a hard workout lowered muscle protein building by 24 to 37 percent compared with protein alone. In a real-world study of 4,098 employees, alcohol lowered heart rate variability during the first hours of sleep, and the drop was larger at higher doses.
What happens to muscle after a workout with alcohol?
In a 2014 study, eight physically active men did a session of weights, cycling and intervals, then drank alcohol at 1.5 grams per kilogram of body weight, about 12 standard drinks. When they also took protein, the rate of muscle protein building over the next hours was 24 percent lower than with protein alone. With carbohydrate instead of protein, it was 37 percent lower.
That was a heavy dose in a small group of young men, so it does not tell you what one drink does. It shows that alcohol can blunt one of the processes that turn training into adaptation.
What happens during sleep after drinking?
A 2018 study recorded heart rhythm over 12,411 nights from 4,098 Finnish employees. Heart rate variability, a measure of how the nervous system regulates the heart at rest, dropped in the first hours of sleep after drinking. The drop was small after a low dose and larger after moderate and high doses, and it showed up even in the lowest-dose group.
The effect was similar in physically active and less active people. In other words, being fit did not cancel it out.
Is there an amount that has no effect on health?
The World Health Organization's European office stated in 2023 that no level of alcohol consumption is safe for health. The studies above look at shorter-term recovery measures, but they point the same way: less alcohol, smaller effect.
What does this mean for a training week?
The sleep study found a bigger drop after more alcohol, and the muscle study saw its effect after a heavy dose. If you drink, noticing how much you drink and how close it falls to your hard sessions is a simple place to start, and a log makes that easy to see over a week.
